Body Weight Shoulder Shrug
The body weight shoulder shrug is a simple isolation exercise where you lift your shoulders up towards your ears and lower them again, using no equipment. It works the traps, the muscles across the top of your upper back. It suits beginners learning to feel their traps working, and anyone who wants a quick exercise they can do at home, at work or as a warm-up.
Muscles worked
The Body Weight Shoulder Shrug mainly works your traps.
Setting up
- Stand tall with your feet about hip-width apart, knees soft and not locked. You can also do this seated on a bench or chair with your back upright.
- Let your arms hang loose by your sides with your palms facing your thighs.
- Look straight ahead with your chin level, and gently brace your stomach so your ribs stay stacked over your hips.
- Start with your shoulders relaxed down, as if you are reaching your fingertips towards the floor.
How to do the Body Weight Shoulder Shrug
- Stand tall in your starting position, with your arms long and your shoulders relaxed down.
- Breathe in, then lift both shoulders straight up towards your ears, keeping your arms straight and your elbows unbent.
- Keep going until your shoulders are as high as they will comfortably go, without tilting your head forward or leaning back.
- Pause for one to two seconds at the top and squeeze the muscles along the top of your upper back.
- Breathe out and lower your shoulders slowly over about three seconds until they are fully relaxed down again.
- Reset your posture, then repeat for your chosen number of reps.
Form tips
- Think of it as lifting your shoulders straight up to your ears, not backwards or forwards. The movement is small and vertical.
- Keep your head still and your chin level. If your head pokes forward as you shrug, you are cheating the movement.
- Without a weight to do the work, the pause and the slow lowering make the exercise effective. Squeeze for a full second or two at the top and take about three seconds to come down.
- Let your arms hang heavy and straight. Pulling with your arms takes the focus away from your traps.
- To make it harder without equipment, hold the top position for 5 seconds or slow each rep down. Once it feels easy, you can move on to a loaded shrug with dumbbells.
Common mistakes
Rolling the shoulders in circles
Keep the movement straight up and straight down. Rolling adds nothing for the traps and tends to make the reps sloppy.
Rushing the reps
With no weight, speed means little tension on the muscle. Pause at the top and lower slowly for about three seconds.
Pushing the chin forward or leaning back
Stand tall with your chin level and your ribs over your hips. Imagine your head is balanced on top of your spine and stays still while only your shoulders move.
Stopping short of the top or the bottom
Lift until your shoulders are as high as comfortable, then fully relax them down before the next rep. A full range works the traps through the whole movement.
Sets and reps
| Build strength | 3-4 sets of 8-10 slow reps with a 5-second hold at the top, resting 90 seconds between sets. Bodyweight alone has limits for strength, so progress to dumbbells when this feels easy. |
|---|---|
| Build muscle | 3 sets of 15-25 reps with a 2-second squeeze at the top and a 3-second lowering, resting 45-60 seconds. Stop each set when your form starts to slip. |
| Fat loss / general fitness | 2-3 sets of 20-30 reps as part of a circuit with other bodyweight exercises, resting 30-45 seconds. It is a low-effort exercise, so use it alongside bigger movements and regular activity. |
Pick a weight where the last rep or two of each set is hard but your form stays clean. When every set feels easy, it's time to go up.

Body Weight Shoulder Shrug FAQs
Do body weight shoulder shrugs work?
They do work the traps, especially if you pause at the top and lower slowly. They are lighter than a loaded shrug, so they suit beginners, warm-ups and high-rep work. If they start to feel too easy, add resistance such as dumbbells.
How many shrugs should I do?
A good starting point is 2-3 sets of 15-20 slow reps. If you can do more than 25 easily with a good pause at the top, slow the reps down or hold the top position for longer.
Should I roll my shoulders when I shrug?
No. Keep the movement straight up and down. Rolling is a different mobility movement and takes tension off the traps. If you feel pain at any point, stop and get it checked.
